How many calories you actually need
Calorie targets get thrown around as if one number fits everyone. In reality your need depends on your body, your movement and your goal — and it shifts as any of those change.
BMR: the baseline
Your basal metabolic rate is the energy your body burns just staying alive — breathing, circulation, keeping warm — if you did nothing all day. It is set mostly by your size, age and sex, and it accounts for the majority of most people's calorie use.
TDEE: adding your life
Total daily energy expenditure takes your BMR and multiplies it by an activity factor covering everything you do — walking, working, training, fidgeting. A desk job with no exercise multiplies BMR by around 1.2; heavy daily training can push it past 1.7. This is the number that reflects what you actually burn.
Turning it into a goal
To maintain weight, eat around your TDEE. To lose, eat modestly below it; to gain, modestly above. A deficit or surplus of roughly 500 calories a day shifts weight by about half a kilo a week — a sustainable pace that protects muscle and energy.
Extreme deficits backfire: they are hard to sustain and your body adapts by burning less. Slow and steady wins.
Use it as a starting estimate
Every formula is an estimate — real metabolism varies. Take the figure from the calculator below, eat to it for a couple of weeks, and adjust based on what the scale and mirror actually do.
The four parts of your daily burn
Total daily energy expenditure has four components and they are not equally sized. Basal metabolic rate — what your body uses at complete rest keeping organs running — is the largest, typically 60–70% of the total. The thermic effect of food, the energy spent digesting what you eat, accounts for around 10%. Deliberate exercise is usually a surprisingly small slice, often 5–10% for most people.
The remainder is non-exercise activity thermogenesis: fidgeting, walking around, standing, gesturing, everything you do that is not formal exercise. This is the most variable component between individuals and the one that quietly adjusts when you diet. Two people of identical size can differ by several hundred calories a day on this alone, which is a large part of why identical diets produce different results.
Why activity multipliers are the weak link
A BMR equation applied to accurate height, weight, age and sex is reasonably reliable — the well-validated formulas agree within a few per cent. The activity multiplier that turns BMR into TDEE is not. The categories are broad, self-assessed and generously worded, and almost everyone overestimates.
"Moderately active" typically means three to five genuine training sessions a week on top of an active daily life, not an office job with a couple of gym visits. Choosing one category too high adds a few hundred calories to your target — enough to erase a deficit entirely. If your results do not match the prediction after a fortnight, the multiplier is the first thing to revisit, not the formula.
Why the deficit shrinks as you lose weight
A calorie target calculated today stops being correct as your weight changes, and the change works against you. A smaller body burns less at rest and costs less to move, so the same intake that produced a deficit at the start becomes maintenance later. This is adaptive, arithmetic and entirely expected — not a sign that your metabolism is broken.
There is a behavioural component too. Under a sustained deficit, spontaneous movement tends to fall: less fidgeting, fewer stairs, more sitting. None of it is deliberate and it can amount to a few hundred calories a day. Recalculating every four to six kilograms keeps the target honest.
A realistic rate of change
A deficit of around 500 calories a day corresponds to roughly half a kilogram of fat a week, which is a widely used and generally sustainable rate. Larger deficits produce faster scale movement but a greater share of it is water and lean tissue, and adherence falls sharply. Very aggressive deficits also tend to end in the rebound that undoes them.
Expect the scale to be noisy. Daily fluctuations of a kilogram or more from water, sodium, carbohydrate stores and digestive contents are normal and swamp the actual fat change on any given day. A weekly average tells you far more than a single morning's reading, and two weeks of averages tells you whether the target is working.
What the numbers cannot see
These are population equations. They cannot account for thyroid function, medication, pregnancy, a history of severe dieting, or the genuine individual variation that exists even among people who match on every input. A prediction that is ten per cent out is entirely normal and says nothing is wrong with you.
Treat the calculated figure as a starting hypothesis rather than a prescription. Eat at it consistently for two weeks, track the weekly average, and adjust from what actually happened. Your own measured response is better data than any equation can offer.
Common questions
How accurate is a calculated TDEE?
It is an estimate with a real error bar — typically within about 10% for most people, which on 2,400 kcal is ±240. Use it as a starting point and adjust from what actually happens to your weight over two or three weeks, not from the number itself.
Why did my weight not change when I hit my calorie target?
Weight moves for reasons that have nothing to do with fat: glycogen, water, salt and what is still in your digestive tract can swing it by a kilogram or two within a day. Trends over weeks mean something; single mornings do not.
Does exercise burn as many calories as my watch says?
Usually fewer. Wearables estimate energy expenditure from heart rate and movement and tend to overstate it, particularly for weights and low-intensity activity. Treating the figure as a licence to eat it back is a common way to stall.
